7-Day Firefighter Workout Plan: Operational Fitness for the Fireground
A free, no-fluff week of training built around the Firefighter Fit methodology used inside the DutyReady 365 365-day program. Train for the job, not the gym.
Firefighting is the most physically demanding job most civilians will ever attempt. Heart rates spike to 90% of max within 60 seconds of arriving on scene, you work in 50+ pounds of PPE, and the environment punishes any weakness in your conditioning. This 7-day firefighter workout program prepares you for that reality.
How the week is structured
- Two strength days (lower + upper) — heavy enough to drive adaptation, not so heavy you can't work the next day.
- One engine day — repeatable intervals at fireground intensity.
- One fireground simulation — full-body circuit that mimics real call demands.
- Active recovery + true rest — recovery is the work multiplier most firefighters skip.
Each day lists a main-gym variant (full barbell + accessories) and an at-home / firehouse variant (bodyweight, backpack, or kettlebell only). Pick the column that matches your equipment.
Day 1 — Monday
Lower-Body Strength + Stair Conditioning
Main-Gym
- • Back squat — 5x5 @ RPE 7
- • Romanian deadlift — 4x6
- • Walking lunge — 3x10/leg, weighted vest
- • StairMaster — 20 min steady (vest optional)
At-Home / Firehouse
- • Goblet squat — 5x8
- • Single-leg RDL — 4x8/leg
- • Reverse lunge — 3x10/leg
- • Stair climb — 20 min (real stairs or 12" box step-ups)
Mirrors the stair climb event in CPAT — pace, don't sprint.
Day 2 — Tuesday
Upper-Body Push/Pull + Grip
Main-Gym
- • Bench press — 5x5
- • Weighted pull-up — 4x6
- • Strict press — 4x6
- • Farmer carry — 4 trips x 40m, heavy
At-Home / Firehouse
- • Push-up — 5x12-15
- • Inverted row or band row — 4x10
- • Pike press — 4x8
- • Suitcase carry (heavy backpack) — 4 trips x 40m
Grip carryover for hose drag and equipment carry.
Day 3 — Wednesday
Work Capacity (Engine)
Main-Gym
- • Row 500m — 5 rounds, 1:1 rest
- • Sled push — 6 x 20m heavy
- • Sledgehammer on tire — 10 min EMOM, 20 swings
At-Home / Firehouse
- • Shuttle runs 20m — 10 rounds, 1:1 rest
- • Heavy backpack carry hills — 15 min
- • Burpee + step-up combo — 10 min EMOM, 8 reps
Zone 4 work — keep nasal breathing on the rest intervals.
Day 4 — Thursday
Active Recovery + Mobility
Main-Gym
- • Zone 2 bike or walk — 45 min
- • Hip flow + thoracic mobility — 15 min
- • Foam rolling — 15 min
At-Home / Firehouse
- • Brisk walk or easy ruck (20-30 lb) — 45 min
- • Hip + ankle mobility flow — 15 min
- • Foam rolling or self-massage — 15 min
Stay aerobic — talk-test pace.
Day 5 — Friday
Posterior Chain + Pulling
Main-Gym
- • Deadlift — 5x3 @ RPE 8
- • Weighted chin-up — 4x6
- • Hip thrust — 4x8
- • Hanging knee raise — 4x12
At-Home / Firehouse
- • Single-leg hip thrust — 4x10/leg
- • Band-resisted pull-down or rows — 5x10
- • Glute bridge march — 4x12/leg
- • Hollow body hold — 4x30s
Pulling strength = ladder raise + hose pull readiness.
Day 6 — Saturday
Fireground Simulation Circuit
Main-Gym
- • 5 rounds for time, in turnout gear if available:
- • 200m sandbag carry (60-80 lb)
- • 20 sledge strikes on tire
- • 20m sled drag
- • 10 dummy drags 20m
- • 10 step-ups @ 24" with vest
At-Home / Firehouse
- • 5 rounds for time:
- • 200m heavy backpack carry
- • 30 jumping jacks
- • 20 reverse lunges with backpack
- • 10 burpees
- • 20 box step-ups
Pace like a real fire — work, breathe, recover.
Day 7 — Sunday
Recovery
Main-Gym
- • Light mobility flow — 20 min
- • Walk — 30-60 min
- • Sleep target: 8 hours
- • Hydration: half body weight in oz
At-Home / Firehouse
- • Light mobility flow — 20 min
- • Walk — 30-60 min
- • Sleep + hydration as above
Recovery is when adaptation actually happens.
